Keto Cornbread
I’ve been serving this Keto Cornbread at our Thanksgiving dinner for years and it’s quite a hit. We love it smothered in my Paleo Gravy, or dipped in my incredible 3-Ingredient Cranberry Cherry Relish. The boys enjoy it year round when I melt butter and honey together and drizzle it over the warm cornbread straight out of the oven.
Easy Homemade Paleo Cornbread Recipe
I loved making cornbread when I was growing up. Back then we used a mix, and smothered the cornbread in margarine, rather than wholesome butter. But that was the 1970’s when everything was low-fat, at least in our house. Now we know better and I make this grain-free, paleo cornbread which is totally corn-free!

Keto Cornbread Recipe
This Low-Carb Keto Cornbread is made with 6 ingredients total. This recipe is so dang easy it won’t bog you down when you’re cooking your Thanksgiving dinner. I often make it a day ahead of time and remove it from the skillet, wrap it in a paper towel, then zip it into a plastic bag to store in the fridge. It will keep for up to 4 days when stored this way.
- 2cups blanched almond flour (not almond meal)
- ¼cup golden flaxmeal
- ½teaspoon baking soda
- ½teaspoon celtic sea salt
- 2tablespoons apple cider vinegar
- 5 large eggs

In a food processor combine almond flour, flaxmeal, baking soda, and salt

Pulse in apple cider vinegar and eggs

Transfer batter to a greased 8 inch cast iron skillet

Bake at 350°F for 20-25 minutes

Sweet Keto Cornbread Recipe
If you would like to sweeten this Low-Carb Keto Cornbread you can add ⅛ teaspoon of stevia. I’ve made it that way and it turns out quite well. I think it would also be amazing with a tablespoon or two of honey added to the recipe, but I haven’t tried that so not sure if other ingredients will need to be adjusted accordingly.

3 Random Thoughts on Rotator Cuff Readiness
Both Cressey Sports Performance facilities are booming with baseball players coming back to start their offseason training, so it's the time of year when athletes are working hard to get their rotator cuff control back before they start up their offseason throwing programs. With that said, I've been thinking about some big principles on the rotator cuff readiness front.
1. In a broad sense, just above every rotator cuff exercise can be categorized in one of five ways:
a. Strength - this consists of manual resistance work and anything with cables at dumbbells; it needs to be loaded up and challenging.
b. Timing - this consists of drills like 90/90 holds and rhythmic stabilizations.
c. Endurance - this builds on what we see in Option A (some of the same exercises), but the resistance is a bit lower and it's done for higher reps or a longer time. The goal is less about strength and more about training the ability to hold the humeral head on the glenoid fossa for a lengthier period of time. I'd call it more important for a sport like swimming than for baseball or tennis athletes.
d. Irradiation - this can refer to just about any exercise, as your rotator cuff fires reflexively any time your arm moves. That said, certain exercises - bottoms-up kettlebell variations, for instance - are particularly useful for challenging this category of drills.
e. Patterning - these are just drills that take the humerus through its full range-of-motion. Of particular importance is end-range external rotation, which we train with drills like this:
2. I prefer near-daily exposures rather than exhaustive, less frequent programs.
If you look at our training programs, most of our pro guys are doing some kind of targeted training for the rotator cuff 5-6 days per week. Twice per week, we'll push more strength and irradiation work, and twice per week, we'll cover more timing drills. Just about every day, though, there will be some kind of patterning exercise so that we're reminding the cuff of what it's supposed to do.
This approach is a stark contrast to what you usually see in the baseball world, which is notorious for handing out the 2x/week arm care routines that take 45-60 minutes each. They're usually about 15 exercises for multiple sets, and leave an athlete hanging by the end of the session. I think this approach has more to do with the fact that it lines up with what's convenient for 2-3x/week physical therapy sessions than because it's truly optimal. I'm of the belief that you don't need (or want) to exhaust the cuff to get it to where it needs to be.
And, while we're at it, if the cuff is going to get abused on a daily basis with throwing, lifting, and activities of daily living, why not give it some more frequent exposure to build a little tissue resiliency?
3. Posterior deltoid shouldn't be lumped in with infraspinatus and teres minor.
Many times, the reason we have discomfort or the "wrong" feeling with drills is that athletes are paying close attention to the osteokinematics - gross movements of internal/external rotation, flexion/extension, adduction/abduction - of the joint in question, but not paying attention to the arthrokinematics of that same joint. In other words, the rolling, rocking, and gliding taking place needs to be controlled within a tight window to ensure ideal movement.
In shoulder external rotation variations, as we externally rotate the arm, the humeral head (ball) likes to glide forward on the glenoid fossa (socket). The glenohumeral ligaments (anterior shoulder capsule), rotator cuff, and biceps tendon are the only things that can hold it in the socket. In a throwing population, the capsule is usually a bit loose and the cuff is a bit weak, so the biceps tendon often has to pick up the slack - which is why some folks wind up feeling these in the front, thereby strengthening a bad pattern. There are also a bunch of nerves at the front of the shoulder that can get irritated.
Now, here's where things get a bit more complex. The infraspinatus and teres minor are both rotator cuff muscles that have attachments right on the humeral head, so they can control the arthrokinematics (posterior glide) during external rotation work. Conversely, the posterior deltoid (blue, in the image below) runs from the posterior aspect of the spine of the scapula to further down the arm on the deltoid tubercle. In other words, it completely bypasses control of the humeral head.

With this in mind, the posterior deltoid actually creates a gliding forward of the humeral head as it externally rotates and horizontally abducts the arm. For this reason, you need to make sure the arm doesn't come back (horizontal abduction) as it externally rotates during your arm care drills. How to Turn Off Your WiFi at Night
Living in a smart house changed my life. EMFs almost killed me. Thankfully, I figured out what was making me so sick and removed the WiFi and many other sources of radio-frequency radiation (RFR) from our home environment.
Eliminate EMFs from Your Home
So many people ask me how to avoid EMFs. The most important thing to do is remove all sources of wireless radiation from your home. This Paleo Pie Crust recipe is made with 4 ingredients total! All you need to make this gluten-free crust is almond flour, coconut oil, an egg, and salt. This incredible Paleo Pie Crust can cradle fruit or creamy pie fillings.

Easy Almond Flour Pie Crust Recipe
Whether you’re following a keto diet or the gluten-free diet, almond flour is a wonderful flour for re-creating your favorite baked goods. Almond flour is gluten-free, grain-free, and the best low-carb flour. While I don’t eat almond flour on a daily basis, it’s perfect for special occasion treats like this low-carb Paleo Pie Crust.
- 2cups blanched almond flour (not almond meal)
- ¼teaspoon celtic sea salt
- 2tablespoons coconut oil, melted, or salted butter, cold
- 1 large egg

Place flour and salt in food processor and pulse briefly

Add coconut oil and egg and pulse until mixture forms a ball

Press dough into a 9 inch glass pie dish

Bake at 350°F for 8-12 minutes

Exercise of the Week: Knee to Knee Rollover Medicine Ball Stomps
If you've followed my writing for any length of time, you'll know that I'm a big fan of using medicine ball training for power development with our athletes. We have both rotational and overhead variations - and sometimes, we have drills that combine the two. Enter the knee-to-knee rollover medicine ball stomp.
Key Coaching Points:
1. Don't rush the back hip rotation; rather, sit into that hip for what seems like an uncomfortable long time. This allows hip-shoulder separation to occur.
2. Minimize lower back arching.
3. Be firm into the ground on the front leg. Some individuals will stiffen up on that front leg with more knee extension, while others will be slightly more flexed.
4. Perform 3-4 reps per side.
5. We utilize this exercise several months into the offseason after we've had a chance to optimize overhead and rotational medicine ball technique with less complex drills. Athletes have to earn this one.

Low-Carb Apple Galette
When apples are in high season this Low-Carb Apple Galette is a fantastic way to use ’em up! For this fall dessert, my Paleo Pie Crust envelopes sweet tender apple slices, spiced with cinnamon. The boys love this and I love that such an easy low-carb dessert recipe is also super healthy. It tastes so incredible though that no one will ever know this treat is good for you!
Low-Carb Apple Galette Recipe
My Low-Carb Apple Galette filling is made with only 6 ingredients total so you can throw it together very easily. I like to make a Paleo Pie Crust and divide it in half, using one half for the low-carb crust in this recipe. Then, I save the other half, wrapping it in parchment, placing it in a plastic bag and storing in the refrigerator. Paleo Pie Crust will last for about 5 days when stored this way.
How to Make Low-Carb Apple Galette
The key to making this dessert is to roll out the dough so that it’s very thin. After, that you’ll place the apple slices in the center. Next, fold the crust over the edges, like I did in the photo above. The trick to this is to use the parchment to help you fold. That way, the flaky dough will move more easily. Another tip is to slice the apples very thin. I use this slicer and then slice each of the pieces into fourths.
What is a Galette?
A galette is a sweet or savory, rustic looking pastry. The French word “galet” literally means “smooth, flat pebble,” indicating something round. I’ve taken liberties and made this a rectangular dessert. Don’t be distressed if the dough for this galette breaks, simply patch it with your fingers. Galettes are meant to be simple desserts and perfection is not an ingredient in this luscious rustic-style apple pie.
- 1 Paleo Pie Crust,chilled
- 2 apples (Gala or Braeburn), peeled, cored, cut into ⅛-inch thick slices
- 1tablespoon arrowroot powder
- 1teaspoon ground cinnamon
- 2tablespoons maple syrup
- 1tablespoon lemon juice
- ⅛teaspoon vanilla stevia

Divide Paleo Pie Crust dough in half
-
Place half of dough on a piece of parchment paper
-
Form dough into a rectangular log
-
Cover with another piece of parchment
-
Roll into a rectangle, approximately 11 x 9 inches, ⅛-inch thick
-
Remove top piece of parchment
-
In a medium bowl, toss apples with arrowroot, cinnamon, maple syrup, lemon juice, and stevia
-
Line up apple slices on rectangle of dough
-
Fold up parchment paper to wrap dough over edge of apple layer
-
Pour juices from bowl over galette
-
Slide galette with bottom piece of parchment onto a baking sheet
-
Cover baking sheet with tin foil
-
Secure tinfoil to edges of baking sheet so that steam does not escape
-
Bake at 350°F for 50 minutes covered, and 10-15 minutes more uncovered

Serve
Low-Carb Recipes that are Corn-Free
You’ll notice this low-carb recipe is sweetened with maple syrup and stevia. I use this combination of sweeteners because I cannot digest traditional low-carb sweeteners like erythritol. Other than xylitol, most low-carb sweeteners are made of corn, a food that is incredibly inflammatory for me. Additionally, I cannot digest the sugar alcohols that the corn is turned into.

Maywood on the Park
Maywood on the Park is a new 32-storey condo development by Intracorp located directly to the north of Maywood Park, in Burnaby. This project will offer 298 condominiums, sizes range from 394 sqft – 1,286 sqft. The neighbourhood provides a plethora of shopping and restaurant options, as well as refreshing green spaces. Maywood’s architectural design is inspired by the neighbouring park, with green tinted glass and wood detailing making it an impressive, yet timeless addition to the area.

So Long, Farewell!
I have been thinking about how quickly the last 10 years of my life have gone by — far too quickly! Ten years ago, my wife, Sabine, was diagnosed with Multiple Myeloma; this nasty cancer also wiped out her kidneys. Since that time, we have done home hemodialysis and periodic chemo treatments. We have been blessed with a fine medical team at the University of Wisconsin and close friends which have greatly extended both of our lives. For this we are so very thankful.
Along the way, we have had other tragedies — our oldest granddaughter killed in a traffic accident and a son’s suicide. The pain remains still. But we go on in that “sure and certain hope.” God rest their souls and they remain in our hearts.
So here I am, 80 years of age, and thinking that if the next decade goes as fast as the last one, I need to rethink what’s important to me in this life. Do I want to continue my focus on police?
What I realized is that however noble I may think my focus on police has been, this quest is not how I want to spend my remaining days. I have fought the “good fight.” It is time now time to pass this torch.
I have paid my dues to a craft that I believe is central to our way of life and the preservation of our society. To me, the quality of a nation’s police is a strong indicator of the quality of that nation; it is an indicator of how well a nation actually practices what it preaches. I rest having said and written what I thought I needed to say.
I have had a fulfilled life as a marine, father, husband, police officer, and pastor. I have come to understand that the leadership I professed matters whether it be in a military unit, a police department, or within a church community.
I wrote my first book on policing, How to Rate Your Local Police in 1983, Arrested Development in 2012, and in 2011,I started writing this blog. During the past seven years I published over 1,200 posts on various policing topics and what I believe police must do to rebuild trust and support.
This blog has been viewed over 500,000 times and over 3,000 of you follow this blog. For this I am extremely thankful.
I also taught policing and criminal justice at the college level for three years; an experience that led me to question today how higher education was preparing prospective police officers for service — that’s another story I will most likely report here next year.
It has now been nearly a 60-year journey taking me in and out of policing . I now have to accept that the reformation I hoped to see among our nation’s police will likely occur (if it ever will) only after my departure.
Nevertheless, I do hope that this blog would continue to serve as a resource; a place where others can learn what I came to learn along the way.
I now intend to focus on a less-developed part of my life – poetry. I am the grandson of an accomplished poet and feel a need to pursue this part of my life. I hope to put more energy there and add to my previous efforts (The Sabine Poems: Story of a Courtship, Segments, and Restoration Point).
I will continue as pastor to the loving congregation of St. Peter’s Church in North Lake as long as I am physically able, and I have my bishop’s permission.
Sabine and I will work to maintain our rural and wooded residence on the un-glaciated terrain near Blue Mounds. This is the place Sabine wishes to spend her last days and I am committed to making that happen.
I want to deeply thank all of you who have walked with me so far on my journey, who have followed this blog, challenge me, and continue to work, either as a police officer or community activist, to improve our nation’s police.
To you I say, “Carry on” and Auf Weidersehen!
P.s. I saw a production of Eugene Ionesco’s play “Exit the King” last month. I was deeply moved by it and the last scene between the king and his wife who is helping him to let go… and to, ultimately, die.

FINAL SCENE FROM EUGENE IONESCO’S “EXIT THE KING”
KING: I no longer know what was there all around me. I know I was part of a world, and this world was all about me. I know it was me and what else was there, what else?
QUEEN MARGUERITE: There are still some cords that bind you which I haven’t yet untied. Or which I haven’t cut. There are still some hands that cling to you and hold you back. (Moving around the KING, MARGUERITE cuts the spacer as though she had a pair of invisible scissors in her hand.)
KING: Me. Me. Me.
MARGUERITE: This you is not the real you. It’s an odd collection of bits and pieces, horrid things that live on you like parasites. The mistletoe that grows on the bough is not the bough, the ivy that climbs the wall is not the wall. You’re sagging under the load, your shoulders are bent, that’s what makes you feel so old. And it’s that ball and chain dragging at your feet which make it so difficult to walk,
(MARGUERITE leans down and removes an invisible ball and chain from the King’s feet, then as she gets up she looks as though she were making a great effort to lift the weight.)
A ton weight, they must weigh at least a ton.
(She pretends to be throwing them in the direction of the audience; then? freed of the weight, she straightens up.)
That’s better! How did you manage to trail them around all your life?
The KING tries to straighten up.
And I used to wonder why you were so round-shouldered! It’s because of that sack!
(MARGUERITE pretends to be taking a sack from the King’s shoulders and throws it away.)
And that heavy pack.
(MARGUERITE goes through the same motions for the pack.)
And that spare pair of army boots.
KING (with a sort of grunt): No.
MARGUERITE: Don’t get so excited! You won’t need an extra pair of boots any more. Or that rifle, or that machine gun.
(The same procedure as for the pack.)
Or that tool box. (Same procedure: protestations from the KING.)
He seems quite attached to it! A nasty rusty old saber.
(She takes it off him, although the KING tries grumpily to stop her.)
Leave it all to me and be a good boy. (She taps on the King’s hand.)
You don’t need self-defense any more. No one wants to hurt you now. All those thorns and splinters in your cloak, those creepers and seaweed and slimy wet leaves. How they stick to you! I’ll pick them off, I’ll pull them away. What dirty marks they make!
(She goes through the motions of picking and pulling them off.)
The dreamer comes out of his dream. There you are! Now I’ve got rid of all those messy little things that worried you. Now your cloak’s more beautiful, we’ve cleaned you up. You look much better for it. Now have a little walk. Give me your hand, give me your hand then! Don’t be afraid any more, let yourself go! I’ll see you don’t fall. You don’t dare!
KING (in a kind of stammer): Me.
MARGUERITE: Oh no! He imagines he’s everything! He thinks his existence is all existence. I’ll have to drive that out of his head!
(Then, as if to encourage him:)
Nothing will be forgotten. It’s all quite safe in a mind that needs no memories. A grain of salt that dissolves in water doesn’t disappear: it makes the water salty. Ah, that’s it! Straighten up! Now you’re not round-shouldered, no more pains in your back, no more stiffness! Wasn’t it a heavy weight to bear? Now you feel better. You can go forward now, go on! Come along, give me your hand!
(The King’s shoulders are slowly rounding again.)
Don’t hunch your shoulders, you’ve no more loads to bear. . . . Oh, those conditioned reflexes, so hard to shake off! . . . You’ve no more weight on your shoulders, I tell you. Stand up straight!
(She helps him to straighten up.) Your hand! . . . (The KING is undecided.)
How disobedient he is! Don’t clench your fists like that! Open your fingers out! What are you holding? (She unclenches his fingers.) He’s holding the whole kingdom in his hand. In miniature: on microfilm . . . in tiny grains.
(To the KING:) That grain won’t grow again, it’s bad seed! They’re all moldy! Drop them! Unclasp your fingers! I order you to loosen those fingers! Let go of the plains, let go of the mountains! Like this. They were only dust.
(She takes him by the hand and drags him away, in spite of some slight resistance still from the KING.)
Come along! Still trying to resist! Where does he find all this will power? No, don’t try to lie down! Don’t sit down either! No reason why you should stumble. I’ll guide you, don’t be frightened!
(She guides him across the stage, holding him by the hand.)
You can do it now, can’t you? It’s easy, isn’t it? I’ve had a gentle slope made for you. It gets steeper later on, but that doesn’t matter. You’ll have your strength back by then. Don’t turn your head to see what you’ll never see again, think hard, concentrate on your heart, keep right on, you must!

The KING is motionless, still as a statue.
There you are, you see! Now you’ve lost the power of speech, there’s no need for your heart to beat, no more need to breathe. It was a lot of fuss about nothing, wasn’t it? Now you can take your place...
